Calorie density on a plant based diet: what the doctors say
Calorie density on a plant based diet: what McDougall, Barnard, Novick, Goldhamer and other doctors say, where they agree and differ, with sources.

Our view
Calorie density is simply the number of calories packed into a pound or a gram of food, and for the low-fat doctors on this site it is the main reason whole plant foods help people lose weight123. Water and fiber give food weight and bulk while adding few or no calories, so vegetables, fruit, potatoes, rice and beans fill the stomach well before they supply many calories45. Oil sits at the far end of the scale, near 4,000 calories per pound, and Jeff Novick liked to point out that a single tablespoon of olive oil carries about the energy of a whole pound of broccoli36.
We give most weight to the clinicians who have used this idea for decades instead of counting calories: John McDougall called his starch-based diet calorie dilute, and Jeff Nelson described McDougall’s method for weight loss as picking less dense foods rather than cutting portions27. Novick has put it at the center of his teaching since at least 19991, and a 2026 report on a trial by Hana Kahleova found that a low-fat vegan diet made meals close to a third less energy dense even though people kept eating about the same weight of food8.
The doctors differ on the details: whether refined starches such as bread are as much of a problem as fat, how much room nuts, seeds and avocado deserve, and how far down the scale a diet should go91011. On those points we lean to the cautious low-fat line of McDougall, Novick and Neal Barnard, while taking seriously the warning from Doug Lisle and Chef AJ that a diet kept very low can leave lean people hungry or underweight121113.
Where they agree
They start from the same arithmetic: fat gives 9 calories per gram while carbohydrate and protein give 4, a figure Dean Ornish, Barnard and McDougall all use141516. Counted per pound, Lisle put pure carbohydrate and pure protein near 1,800 calories and pure fat near 4,000, yet lettuce comes to about 100 and most whole foods to a few hundred, since water and fiber make up most of their weight17. McDougall’s newsletter already ranked foods this way in April 2002, with potatoes at the bottom of the list18.
They also agree on why low density works: Lisle described receptors in the gut that respond to stretch, Peter Rogers said vegetables stretch the stomach so hunger settles sooner, and Chef AJ said the bulk of fiber and water brings fullness on fewer calories192021. Alan Goldhamer gave a picture of it in 2025: roughly 500 calories of potatoes take up the whole stomach, while the same 500 calories of bread fill only about a third of it10.
In practice they all tell people to eat freely from the low end and go easy on the high end: Rip Esselstyn and Chef AJ both draw the line near 600 calories per pound, below which food can be eaten in large amounts2221. Ornish and Chef AJ both noted that simply eating less food tends to bring hunger, while lowering the fat lets people eat as much food as before for fewer calories233. Barnard, for the same reason, tells people on a vegan diet to keep oil very low and to buy salad dressings that contain none12.
Where they differ
Beyond the shared idea, they part ways on whether fat or refined starch is the main problem, how to treat nuts, seeds and avocado, how much of the plate vegetables should take, and whether calories need counting at all149117.
Fat or refined starch
Ornish and Barnard explain density mostly through fat, which carries more than twice the calories per gram of carbohydrate1415. Ornish added in 2012 that stripping the fiber from flour and sugar lets people eat them almost without limit24. Novick’s 1999 column put refined carbohydrates near 1,500 calories per pound even when low in fat9, and in 2025 Goldhamer said bread at about 1,500 is only a little below pure sugar at about 1,80010. In 2012 Novick told people whose weight loss had stalled to avoid or strictly limit flour products25, while Lisle said in 2024 that a little dried starch, a tortilla for instance, is fine when it serves to carry wet starches like rice and beans26.
Nuts, seeds and avocado
Novick in 2012 put nuts, seeds and avocados on his list to avoid or strictly limit for anyone stuck on a plateau25, and Barnard in 2021 asked for great restraint with nuts, peanut butter and avocados12. Chef AJ said in 2017 that years after going free of added sugar, oil and salt she was still about 50 pounds heavier, eating only about an ounce of nuts a day27. Lisle, by 2026, saw the risk on the other side: he put the long-run human diet somewhere between 600 and 700 calories per pound, with about 680 as the best estimate, and said a whole plant diet with no nuts, seeds or avocado, nearer 300, keeps many people hungry much of the time2811.
Vegetables or starch
Goldhamer pointed out in 2025 that at about 100 calories per pound, living on salad would take some 20 pounds of it a day, while cooked potatoes, rice and beans at about 500 would take about four2930. Rogers said in 2026 that vegetables are not dense enough to satisfy hunger, so starches and fruit belong at the center, and that more than half the plate as vegetables is too much3132. Novick in 2012 set vegetables at a third to a half of what a meal looks like on the plate, with legumes, whole grains and starchy vegetables making up the rest25. McDougall warned in 2022 that bulk by itself does not end hunger, since fiber pills fill the stomach without satisfying, and that the food must also deliver glucose33.
Counting calories or eating to fullness
In his 1999 column Novick argued that calorie density, more than counting calories, fat grams or portions, decides weight loss1. Nelson contrasted the two approaches in 2016: Walter Kempner restricted calories on his rice diet, while McDougall relies on calorie density instead7. The 2026 PCRM report quoted Kahleova as saying that a drop in energy density as large as the one in her trial would be very hard to reach through smaller portions alone34.
Changed views
Chef AJ dates her own turn: she went free of added sugar, oil and salt on August 1, 2008, but only started applying calorie density on January 2, 20122735. By 2026 she had dropped to 97 pounds, struggled to put weight back on while eating a very low density diet, and now eats food of much higher density, which she took as proof that the method works3613. Lisle’s 2019 talk explained fullness through stretch and nutrient signals in the gut, while his 2026 answers put more weight on the risk of eating too low on the scale1911.
What each expert says
JMJohn McDougall
McDougall called his diet calorie dilute in a 2022 lecture and set out a scale running from pure oils, 9 calories per gram, down to potatoes, about 0.6216. He insisted that bulk is not enough on its own, since the food has to supply sugar for the brain as well33. His April 2002 newsletter had already placed potatoes lowest on its calorie density list18.
In a 2021 episode Barnard explained that fiber brings bulk while carrying next to no calories, and water carries none at all, so even turning vegetables into soup lowers density further154. Because all fats are about equal for the waistline, he advises keeping oil very low12. In 2024 he noted that cheese, about 70% fat, is filling too, yet by the time it satisfies a person has taken in a great many calories37.
In 2012 Ornish said fat makes people fat largely because it holds more than twice the calories per gram of protein or carbohydrate14. Whole foods such as apples fill people before they overeat, he said, while sugar and white flour do not24. On NBC’s Today show that year he summed it up as cutting fat without cutting the amount of food23.
Goldhamer measures foods in calories per pound: about 100 for salad, about 500 for cooked starches, about 1,500 for bread and about 1,800 for sugar293010. In 2022 he said filling the stomach with low density food gets someone only some 500 to 700 calories, which is why most people need two or three meals a day38.
In 2026 Rogers gave vegetables a density of about 1.1 calories per gram and said eating them first helps with weight loss because they stretch the stomach20. He still sees vegetables as too light to satisfy hunger on their own and puts starches and fruit at the center31.
Novick’s 1999 column gave rough averages of about 150 calories per pound for vegetables, 300 for fruit, 500 for unrefined starches and 1,500 for refined carbohydrates9. In 2010 he called calorie density a constant that does not change with serving size39. His 2012 advice for stalled weight loss also warned that salt and many different dishes at one meal both push intake up40.
Nelson’s 2016 video on the rice diet set Kempner’s calorie limits beside McDougall’s approach of choosing less calorie dense foods and eating until full7.
In a 2022 live show Rip Esselstyn set whole plant foods at 600 calories per pound or less against 1,200 to 4,000 for foods such as cheese, ice cream, butter, oils, nuts, seeds and refined grains22. His site’s 2023 guide uses melon against Swiss cheese to make the point and asks readers to stay mostly with the foods above a red line on its chart41. He calls water and fiber the reason whole plant foods stay low in density5.
Chef AJ builds her weight loss teaching on calorie density, draws on the Penn State studies of Barbara Rolls, and says food groups range some fortyfold, from about 100 calories per pound for greens such as kale to 4,000 for oil3. She went without added sugar, oil and salt from 2008 but says she lost weight only after adopting calorie density in 20122735. By 2026, underweight, she had moved to higher density food13.
Lisle explains fullness through two signals, stretch and nutrients, and noted in 2019 that stretch alone would be fooled, since a pound of lettuce brings only about 100 calories19. By 2026 he warned that a whole plant diet kept far below the ancestral range of roughly 600 to 700 calories per pound leaves many people hungry2811.
A 2026 PCRM release on Kahleova’s trial reported that a low-fat vegan diet cut dietary energy density by about 30% over 16 weeks with no real change in the weight of food eaten8. She said this explains weight loss without calorie counting, and that portion control alone would struggle to match it834.
We fill most of each plate with foods low in calorie density, such as vegetables, fruit, potatoes, rice and beans, and keep oil out, as most of these doctors advise21225. How much room to give nuts, seeds, bread and dried fruit depends on whether someone is trying to lose weight or keep it on, so that is a question for your own doctor.
